What Is a Good VO2 Max? Healthy Ranges by Age and Fitness Level

VO2 max reflects cardiorespiratory fitness, but a useful result depends on age, sex, testing method, and personal trend.

A hard climb makes the limit obvious. Your legs may still have something left, but breathing and pace begin to unravel. VO2 max is one way to describe the aerobic ceiling behind that moment. It measures how much oxygen the body can take in and use during intense exercise, usually expressed as milliliters of oxygen per kilogram of body weight per minute.

The number can be useful. It also needs context. Age, sex, body composition, training history, testing method, and even the device producing the result all affect what appears on the screen. A good VO2 max is therefore a result that compares reasonably with an appropriate reference group and supports the work, sport, and daily life you want to handle.

What VO2 Max Actually Measures

During exercise, the lungs move oxygen into the blood, the heart sends that blood to working muscle, and muscle cells use the oxygen to make energy. VO2 max captures the highest rate at which that full system can operate during a progressive exercise test.

A laboratory cardiopulmonary exercise test is the most direct approach. The person wears a mask that measures inhaled and exhaled gases while treadmill speed or cycling resistance rises in stages. The result may be called VO2 max when the test demonstrates a true plateau in oxygen use. VO2 peak is the highest measured value when that plateau cannot be confirmed. In everyday fitness conversations, the terms often get used interchangeably, though the distinction matters in research and clinical testing.

Watches and cardio machines usually estimate the number instead. They combine heart rate, pace or power, age, sex, and other inputs through a proprietary equation. That estimate can still help with training decisions, especially when the same device follows the same person over time. It should not be treated as a laboratory measurement.

Healthy Ranges Depend On The Reference Group

VO2 max tends to be higher in men than women on average and declines with age in both groups. Those are population patterns, not a verdict on any individual. Training status creates another wide split: endurance athletes can sit far above the average for their age, while an inactive younger adult may fall below a regularly active older adult.

The Fitness Registry and the Importance of Exercise National Database, known as FRIEND, offers a large U.S. reference set based on maximal treadmill tests. In its original analysis of 7,783 apparently healthy adults, median cardiorespiratory fitness for men declined from 48.0 mL/kg/min at ages 20 to 29 to 24.4 at ages 70 to 79. For women, the corresponding medians were 37.6 and 18.3. The full FRIEND reference study includes percentiles across each decade.

Newer reference work reinforces why a single universal chart falls short. A 2025 analysis of 6,836 apparently healthy adults found that sex, age, lean mass, and body fat all influenced cardiorespiratory fitness and developed equations that account for those variables. The European Journal of Preventive Cardiology study also illustrates a practical issue: a value expressed relative to total body weight can shift when body composition changes, even when the heart and lungs have not changed to the same degree.

How To Read Your Number

Start with the source. A result from a maximal laboratory treadmill test belongs beside reference data collected with a similar protocol. A watch estimate belongs beside previous estimates from that watch. Comparing two different devices, or a cycling test with a treadmill result, can create noise that looks like progress or decline.

Then look at the right peer group. Age- and sex-specific percentiles are more informative than a broad label such as “excellent.” Training background matters too. A recreational runner and a powerlifter can have different aerobic demands while both being highly fit for their sports.

Finally, pair the number with performance you can feel. Is a familiar route getting easier at the same pace? Can you recover between hard efforts more quickly? Does your heart rate settle sooner after a climb? These observations help ground a fitness metric in actual capacity.

Why Cardiorespiratory Fitness Matters

VO2 max attracts athletes because it helps describe endurance potential, but its health relevance reaches much further. The American Heart Association identifies cardiorespiratory fitness as an independent marker of cardiovascular and overall health risk. Its scientific statement summary notes that even modest gains can carry meaningful benefit.

That relationship does not turn VO2 max into a diagnosis. Fitness is one part of health alongside blood pressure, blood lipids, glucose regulation, smoking exposure, sleep, and medical history. A strong estimate on a wearable cannot clear chest pain, unusual breathlessness, fainting, or a sudden loss of exercise capacity. Those symptoms deserve medical evaluation rather than another test workout.

How To Improve VO2 Max

Consistent aerobic work builds the foundation. Brisk walking, cycling, swimming, rowing, and running can all contribute when the effort challenges the cardiovascular system. Someone returning to activity can improve substantially through moderate sessions before intense intervals become useful.

Once a base is established, one or two carefully placed interval sessions can raise the ceiling. An interval might pair a demanding effort with enough easy movement to repeat the work with control. The exact format matters less than progressive overload, adequate recovery, and a workload appropriate to current conditioning.

Strength training supports the process by preserving muscle and improving the force available for movement. Easy sessions matter as well. They allow more weekly volume with less fatigue, which is why a program built entirely from punishing workouts often stalls.

The federal Physical Activity Guidelines for Americans provide a sound public-health baseline: adults should build toward 150 to 300 minutes of moderate aerobic activity, or 75 to 150 minutes of vigorous activity, each week, plus muscle-strengthening work on two days. Starting below that range still counts. Capacity grows from repeatable work.

Use The Trend Without Serving The Score

Check VO2 max under roughly similar conditions and at sensible intervals. Heat, altitude, illness, fatigue, hydration, and recent training can all move a result. A single low estimate after a rough week offers little information. A sustained trend over several months says more.

Keep the metric in its lane. It can guide aerobic training, show a change in fitness, and add context to endurance performance. It cannot summarize every dimension of health or athletic ability. Mobility, strength, balance, skill, and enjoyment still determine whether a routine lasts.

The best use of VO2 max is simple: understand how the number was produced, compare it with an appropriate reference, and let the long-term trend inform the next block of training. The work between tests matters far more than the label attached to one result.
